As women reach middle age, their bodies undergo changes due to aging and declining hormone levels. Muscle mass gradually decreases, and bone density may decline if their diet lacks sufficient nutrients. Protein helps maintain muscle, supports bone health, and aids metabolism. Here are protein-rich foods women should include in their weekly diet.
Salmon
According to Eating Well, 100 g of salmon provides over 20 g of protein and is rich in omega-3 fatty acids, beneficial for brain function. For middle-aged women, omega-3s help reduce inflammation and contribute to cardiovascular health, a group of conditions with increased risk after perimenopause and menopause. Vitamin D in salmon also supports calcium absorption, maintaining healthy bones.
Women should eat salmon one to two times each week, prepared by steaming, grilling, or pan-frying with minimal oil to preserve its nutritional value.
Eggs
One egg provides about 6-7 g of protein along with nutrients such as vitamin B12, choline, lutein, and zeaxanthin. Eggs are easy to prepare and suitable for various meals throughout the day. The protein in eggs contains all essential amino acids, supporting muscle mass maintenance as one ages. Choline also plays a vital role in brain function and memory.
Soybeans
Soybeans offer high-quality plant protein, containing all essential amino acids. Foods like tofu, soy milk, or soybean seeds are suitable choices for middle-aged women.
Beyond protein, soybeans also contain isoflavones, compounds structurally similar to plant estrogens. These can help reduce some perimenopausal symptoms in certain women and contribute to bone health. Tofu can be prepared by steaming, simmering in tomato sauce, cooking in soup, or stir-frying with vegetables to increase plant protein in meals, according to WebMD.

Greek Yogurt
Greek yogurt contains a high amount of protein, while also providing calcium and beneficial bacteria. Calcium, combined with protein, helps maintain bone health, while beneficial bacteria contribute to balancing gut microbiota, a factor linked to immunity and metabolism. Women should choose unsweetened or low-sugar Greek yogurt to limit added sugar intake.
Chicken Meat
100 g of chicken breast provides over 25 g of protein with low fat content. Protein from chicken helps maintain muscle mass, especially when combined with physical activity or strength training. Maintaining healthy muscles improves mobility, supports weight management, and reduces the risk of falls in older age.
Black Beans
Black beans contain nutrient-rich plant protein and provide abundant fiber, iron, magnesium, and potassium. Middle-aged women consuming black beans can help manage blood sugar and cholesterol due to their soluble fiber content. Magnesium and potassium in black beans also benefit blood pressure and muscle function, while their iron content helps reduce the risk of anemia in individuals with low meat intake.
